How Resistance Training Supports Healthy Aging
Sarcopenia is not inevitable. What the evidence says about building muscle, bone, and function after 60 — and how to train for longevity.
Most people assume that getting slower, stiffer, and weaker is just what aging feels like. The research disagrees.
Starting in your mid-30s, you lose muscle at roughly 3–5% per decade. After 60, the rate accelerates. The medical term is sarcopenia — and it is one of the most underappreciated threats to long-term health. Less muscle means a slower metabolism, lower bone density, worse insulin regulation, and dramatically higher fall risk. Weaker muscles load joints harder, which creates pain, which discourages movement, which accelerates the loss further.
Resistance training interrupts this cycle at the source.
What the Evidence Shows
Muscle can be built at any age. Studies have documented meaningful hypertrophy in adults in their 70s and 80s. The rate is slower than in younger adults — the capacity does not disappear.
Bone responds to load. Resistance training is one of the only interventions shown to maintain or increase bone mineral density in older adults — the group most at risk for osteoporosis-related fractures.
Cognitive function improves too. Resistance training is consistently associated with reduced cognitive decline and lower rates of depression and anxiety — not a side effect, a primary finding.
A 2017 Cochrane review of 121 studies found that strength training reduced fall incidence by approximately 23%. For adults over 65, a single significant fall can be a turning point. That risk is largely preventable.
How to Actually Do It
Compound movements first — squats, hinges, pushes, pulls. They demand the most coordination, stimulate the most tissue, and produce the greatest results with the least volume. Two to three sessions per week is sufficient. Progressive overload is the mechanism: the load must increase over time, or the volume, or the density. Without progression, you are maintaining at best.
Recovery is not optional. Muscle is built in the 48–72 hours after training, not during it. Sleep, protein, and stress management determine how much of that stimulus converts into adaptation.
The goal is not to look 30. It is to function fully at 70 — to carry, climb, and move without limitation. That work compounds over years, quietly, in exactly the way sarcopenia does. Just in the right direction.
